Worked Example
- Set the intake. 2,500 + 350 = 2,850 kcal a day.
- Convert surplus to weight. 350 × 7 ÷ 3,500 = 0.70 lb a week.
- Apply the accrual ceiling. An advanced lifter accrues about 0.25 lb a week of muscle.
- Split the gain. 0.25 lb muscle, 0.45 lb fat — about 36% muscle.
- Find the efficient surplus. 0.25 × 3,500 ÷ 7 ≈ 130 kcal a day matches the ceiling.
The uncomfortable finding is that the surplus most people choose is already too large. Muscle accrual is capped by training age and physiology — roughly a quarter of a pound a week for an advanced lifter, more for a novice — and no quantity of food raises that ceiling. So a 350 kcal surplus producing 0.70 lb a week delivers about 0.25 lb of muscle and 0.45 lb of fat, and doubling the surplus doubles only the fat. That fat then has to be removed in a subsequent deficit, which costs some of the muscle you just built, which is why aggressive bulk-and-cut cycles so often end near where they started. The counterintuitive implication is that a slightly smaller surplus, held for longer, produces a better result. One caveat worth keeping: maintenance estimates carry real error, so erring slightly above the computed figure is sensible — undereating stalls progress completely.

Weight gain is modelled from an energy surplus using the conventional approximation of 3,500 kilocalories per pound, and is then partitioned, which is the part that distinguishes a useful answer from an arithmetic one. Skeletal muscle accrues at a rate limited principally by training age and physiology rather than by energy availability, ranging from roughly half a pound per week in a genuine novice to approximately a quarter of a pound per week in an advanced trainee, and essentially nothing in the absence of a resistance training stimulus. The engine therefore caps the lean fraction at that ceiling and assigns the remainder of the predicted gain to fat, which makes explicit the central error of aggressive bulking: increasing the surplus increases the rate of fat accrual without increasing the rate of muscle accrual, and the resulting fat must subsequently be removed in a deficit that itself costs lean tissue.
