Tonnage is total mechanical work in kilograms and is easy to compute but weakly related to adaptation. Weekly hard sets per muscle is the variable with a demonstrated dose-response relationship to hypertrophy, which is why it is the headline figure here rather than the tonnage most apps display.

Auditing a programme you were given

Count the hard sets your programme actually prescribes per muscle per week rather than trusting its description. Programmes advertised as high-volume frequently deliver six to eight weekly sets per muscle once warm-ups and half-effort sets are excluded, which lands in the middle stratum rather than the top one.

Deciding whether to add volume or intensity

If weekly sets are below ten, adding sets is the better-supported lever. If they are already in the teens and progress has stopped, more volume is unlikely to help and the constraint is probably recovery, proximity to failure, or exercise selection.

Planning a specialisation block

Push one lagging muscle toward the top of the responsive range while holding everything else at maintenance — four to eight weekly sets. Total systemic volume stays manageable, which is what makes the specialisation recoverable.

Tracking work across a mesocycle

Weekly tonnage is a reasonable diary of accumulated workload even though it is a poor progress target. Watching it rise while hard sets stay constant tells you loads are climbing, which is the progression you actually want.

How do you calculate training volume?

How many sets per muscle per week is optimal?

Is tonnage a good measure of a workout?

It is a poor progress target. Tonnage rewards high reps at light loads: 10 sets of 20 at a trivial weight produces a huge number and little adaptation, while five heavy triples produce a small number and real strength. Use it to log workload over time, not to compare the quality of two sessions.

What counts as a hard set?

A set taken within roughly five reps of genuine failure. That is the standard used in most of the volume literature. Warm-ups do not count, and neither do sets stopped comfortably early — which is why honest set-counting usually produces a smaller number than a training log suggests.

What are MEV, MAV and MRV?

Minimum effective, maximum adaptive and maximum recoverable volume — a framework for structuring volume across a training block. They are coaching heuristics derived from trial data and practice, not independently validated physiological constants, so treat quoted personal values with scepticism even where the framework itself is useful.

Do compound lifts count as full sets for every muscle?

No. The convention is to count a set fully for the prime movers and fractionally — often half — for synergists. A set of squats is a full quad set and a partial glute and hamstring set. This calculator cannot know which exercise you performed, so it counts what you tell it.

How much volume do beginners need?

Considerably less. Untrained muscle responds to almost any stimulus, and beginners typically progress on six to ten weekly sets per muscle while building technique. Starting at advanced volumes produces soreness that damages adherence and buys nothing, since the limiting factor early on is skill and neural adaptation rather than volume.

Should I add sets or weight to progress?

Weight first while it is still moving. Progressive overload on load or reps at constant volume is the cleanest progression and the cheapest to recover from. Add sets when load progress stalls and recovery is genuinely good — one to two per muscle per week, not a jump.

How many sets per week is too many?

Beyond about 20 per muscle the evidence effectively runs out: almost no pooled study went higher, so growth figures quoted for those volumes are extrapolation. Practically, the ceiling is individual and shows up as stalled lifts, poor sleep and joint complaints before it shows up in a formula.

Does volume matter more than intensity for muscle growth?

For hypertrophy, volume of hard sets is the stronger lever, and load matters surprisingly little between roughly 30% and 85% of 1RM provided sets approach failure. For maximal strength the reverse holds: heavy loads are necessary and cannot be substituted with more reps at lighter weights.

Why did my progress stall even though I added volume?

Because volume only helps up to your recovery capacity, and past that it competes with recovery. Stalled lifts alongside rising volume is the classic signature of exceeding it. Sleep, calories, protein and a deload week resolve this far more often than adding another two sets does.

How do I calculate weekly tonnage across different exercises?

Sum the tonnage of each exercise separately, then add them. The result is a legitimate measure of total mechanical work but is not comparable across exercise selections — a deadlift-heavy week produces more tonnage than a lunge-heavy week of identical difficulty, because the absolute loads differ.

Should deload weeks count toward weekly volume?

Track them, but do not average them into your working volume. A deload is typically half your usual sets or less, and its purpose is dissipating accumulated fatigue rather than providing stimulus. Blending it into an average hides both the working volume and the recovery.

Is 20 sets per week too much for one muscle?

It is at the top of the range the evidence supports and is sustainable for some trained lifters in a specialisation block, particularly for smaller muscles that receive little indirect work. It is not a sensible baseline, and holding it year-round is how lifters accumulate the fatigue that ends a training year.

Does training frequency change the optimal volume?

Frequency mainly determines how volume is distributed rather than how much you need. The same 12 weekly sets split across two or three sessions generally outperforms 12 sets crammed into one, because per-session quality falls as sets accumulate and the later sets in a long session are demonstrably less productive.

What is the difference between volume load and volume?
