In short: Cadence is steps per minute, and the famous 180 figure comes from Jack Daniels counting elite distance runners at the 1984 Olympics. It was never a universal target. Cadence rises with speed and falls with height, so most recreational runners sit at 155–175 spm and a tall runner forcing 180 on an easy jog is fighting their own leg length. The intervention that actually has support is increasing your own cadence by 5–10% — from 160 that means 168–176. At a fixed speed, a higher cadence must shorten your step, which is exactly the point.

- Count your steps. For sixty to a hundred and twenty seconds at a steady effort. Counting one foot and doubling is easier.
- Compare against your own bands. Height sets one range and effort sets another. Both matter.
- Ignore 180 as a target. It describes elite runners racing, not you on a recovery jog.
- Add 5 to 10 per cent if you are low. In short blocks, with a metronome, over several weeks.
340 steps in 120 seconds is 170 spm, which is 85 strides a minute. For a 175 cm runner the height band is 160–175 and the steady-aerobic band is 163–172, so 170 sits comfortably in both. At 12 km/h that cadence gives a step length of 117.6 cm. Lifting it 5% to 179 spm at the same speed would shorten each step to 112.0 cm — about 5% less reach in front of the body on every landing.

All monetary outputs use accounting presentation — grouped thousands, two decimals, negatives in parentheses — so figures can be transcribed directly into a model or working paper. Division-by-zero and out-of-domain inputs return an em-dash rather than a misleading number.

Why do taller runners have lower cadence
Longer legs are longer pendulums, and a longer pendulum swings more slowly at its natural frequency. A taller runner covers more ground per step, so they need fewer steps for the same speed. Research looking at height, weight, age, speed and experience found only speed and height mattered for an individual's cadence. Forcing a tall runner to a short runner's turnover creates problems rather than solving them.
How does increasing cadence reduce injury risk
The proposed mechanism is geometric rather than magical. At a fixed speed, a higher cadence must mean a shorter step, and a shorter step lands the foot closer to underneath the centre of mass rather than reaching out ahead of it. That reduces the braking impulse and the rate at which load is applied on each landing. It is a plausible and widely accepted mechanism, though the size of any injury benefit for an individual runner is not something a calculator can promise.
How long does it take to change cadence
Several weeks at least, and it should not be rushed. Work in short blocks of five to ten minutes at the target rate inside otherwise normal easy runs, using a metronome or a playlist at the right tempo. Expect it to feel awkward and slightly more tiring for a fortnight while the pattern becomes automatic. Avoid changing cadence and mileage at the same time, so that if something hurts you know which change caused it.
Is this the same as walking cadence
No, and the numbers do not transfer.
