What this result does not account for
- Measured values come from nine experienced male boxers. Women, novices and much heavier or lighter athletes were not represented in that sample.
- Only three punch rates were tested. Rates between them are interpolated and rates outside them are held at the nearest anchor, not extrapolated.
- Oxygen cost is not training cost. This page cannot price the impact absorbed in sparring, the nervous-system load of a hard session, or a weight cut.
- A novice usually costs more than these figures, not less, because inefficient movement is metabolically expensive.
- MET-based estimates carry roughly plus or minus 20% for any individual even when the MET value itself is well chosen.
In short: Twelve three-minute rounds on the bag at 120 punches per minute, with one minute between rounds, costs an 80 kg boxer about 400 kcal net. The measured cost of bag work runs from 7.1 to 10.9 METs across the punch rates that have been tested in a laboratory — the Compendium lists one value, 5.5, which is below the slowest of them.

Worked Example
- Take the measured oxygen uptake, not a table value. Bag work at 120 punches per minute was measured at 30.4 ml of oxygen per kilogram per minute. Divided by 3.5, that is 8.69 METs.
- Interpolate between the tested tempos. Only 60, 120 and 180 punches per minute were measured. Rates between them are interpolated linearly; rates outside them are held at the nearest anchor rather than extrapolated.
- Price the working minutes. Twelve three-minute rounds is 36 working minutes. At 8.69 METs and 80 kg the gross cost is 8.69 x 3.5 x 80 / 200 x 36 = 438 kcal.
- Price the rest at 1.8 METs, not zero. Eleven one-minute breaks add another 11 minutes at 1.8 METs. Between rounds you are standing and breathing hard, which costs more than sitting.
- Subtract resting metabolism to get the net figure. One MET of the total was going to be spent regardless. Removing it gives the energy the boxing itself added, which is the figure a deficit needs.
An 80 kg boxer doing twelve three-minute rounds on the bag at 120 punches per minute, one minute between rounds: 36 working minutes at 8.69 METs and 11 resting minutes at 1.8 METs give 400 kcal net against a gross of 465. Costed at the Compendium's flat 5.5 for bag work, the same session reads 227 kcal net — 43% less.

Methodology & Editorial Standards
Metabolic cost is taken from published indirect-calorimetry measurements of boxing exercises in experienced boxers (mean body mass 71.4 kg), converted to METs at the standard 3.5 ml/kg/min. Bag work is interpolated linearly between the three tested punch rates and held flat outside them. Rest between rounds is priced at 1.8 METs. Net cost subtracts one MET of resting metabolism from every minute. The 2011 Compendium values are displayed alongside for comparison and are deliberately not used as the primary model, because the Compendium assigns bag work a single value across a tempo range that measurement shows to vary by more than half.
Computation runs in IEEE-754 double precision at full internal precision; rounding to two decimal places occurs strictly at the display layer, so no cumulative drift enters the result. All monetary outputs use accounting presentation — grouped thousands, two decimals, negatives in parentheses — so figures can be transcribed directly into a model or working paper. Division-by-zero and out-of-domain inputs return an em-dash rather than a misleading number.

How many calories does an hour of boxing burn?
For an 80 kg boxer, an hour of continuous heavy-bag work at 120 punches per minute costs roughly 646 kcal net. Very few people do sixty continuous minutes, which is why this page asks for round structure instead: twelve three-minute rounds with a minute between them is 47 minutes of gym time and about 400 kcal net.
Why does this calculator disagree with the Compendium value?
Because the Compendium publishes one number, 5.5 METs, for punching a bag at any tempo. Laboratory measurement of the same activity found 7.06 METs at 60 punches per minute rising to 10.94 at 180. The Compendium value is below the slowest rate that has been measured. This page uses the measurements and shows you the Compendium figure alongside.
Does sparring really burn more than hitting the bag?
Yes, and by a clear margin. Sparring was measured at 43.4 ml/kg/min, or 12.40 METs, against 38.3 and 10.94 for the fastest bag work tested. The difference is that sparring is not self-paced: you cannot slow down to catch your breath because someone else is setting the tempo.
Should I count the rest between rounds?
Count it, but not at full value. This page prices rest at 1.8 METs. Standing in the corner breathing hard costs more than sitting quietly and much less than throwing punches. Treating rest as zero understates a long session; treating it as work overstates it badly.
Is shadow boxing worth counting at all?
It is worth about 5.5 METs, which is real but modest. Shadow boxing is technical work, and its value is in movement quality rather than in energy cost. If your whole session is shadow boxing, expect roughly half the cost of the same time on the bag.
How accurate is the punch-rate interpolation?
Between 60 and 180 punches per minute it interpolates between three measured points, which is reasonable because the relationship over that range is close to linear. Outside that range the page stops and holds the nearest measured value, because extrapolating a metabolic curve past the data is how calculators end up reporting impossible numbers.
Why is the cost per punch so small?
Because most of the energy in boxing is not in the punch. Stance, guard, footwork and defensive movement continue whether or not your hands are moving, which is why tripling the punch rate raises the metabolic cost by only about 55%.
Does a heavier boxer burn more?
Yes, proportionally. The MET formula multiplies directly by body mass, so a 95 kg boxer burns about 19% more than an 80 kg boxer doing an identical session. That is mass being moved and defended, not extra effort.
What about the calories burned in a real fight?
The Compendium lists competition in the ring at 12.8 METs, close to the measured sparring value of 12.40. But a fight also carries damage, adrenaline and a weight cut, none of which this page prices, and the recovery cost of a competitive bout is not a calorie question.
Why does my watch give a different number?
Wrist optical sensors struggle with boxing specifically, because rapid arm movement corrupts the signal they use to read pulse. A chest strap handles it far better. Expect wrist-based figures during bag work to be unreliable in both directions.
